# How to eat well when you work 50+ hours a week

Breakfast and lunch around a busy working day, plus easy dinners for a late finish. Practical options for buying food or bringing it with you.

healthy eating busy schedule

An early start, meetings through lunch and a late finish can make eating well awkward. Look at the part of your working day where food keeps getting squeezed out. A small amount of planning there may be more useful than another Sunday full of recipes.

## The bottom line

Choose one meal to make easier this week. If breakfast gets missed, keep something you can take with you. If buying lunch is easier than packing it, plan where to get it. Dinner can start with the food already in your cupboard.

## Why your schedule keeps beating your intentions

The difficult part may be the gap between getting home and having something ready to eat. If you usually open the fridge, find half a pepper and then open a delivery app, a couple of cupboard meals would give you another option.

Look at the week ahead before choosing recipes. On an evening with a late meeting, choose something with very little preparation. Save a recipe you want to try for a day when you have the time.

## Breakfast before an early start

If you have somewhere to keep food chilled, take a pot of plain yoghurt with oats and a banana. Add the oats when you are ready to eat if you prefer some crunch. A couple of slices of toast at home may suit you better. Choose something you like enough to repeat.

## Lunch when the diary is full

Check where you will be at lunchtime before buying ingredients. With a fridge at work, a hummus and grated carrot sandwich plus fruit is one option. Keep it chilled during the journey too. If bringing food is awkward, pick a nearby shop or cafe before the day gets busy.

A bought lunch can be part of the plan. You could choose a filled sandwich and fruit, or a jacket potato with beans and a side you enjoy. Put time to get it in your diary. A packed lunch left untouched in a bag has not solved the problem.

## Two dinners to keep in reserve

For two adults, heat a drained 400g tin of beans with a 400g tin of chopped tomatoes. Add frozen spinach and cook it through, then serve on toast. Or cook frozen peas according to the packet, scramble eggs and serve both with toast. Adjust the quantities to your appetite. These use very little chopping; timings still depend on the ingredients and your hob.

Keep a short shopping note on your phone. Check the fridge first so you do not buy a second bag of salad while the first one waits to be used. These are options to choose from:

- eggs, Greek yoghurt and a couple of proteins for the freezer
- frozen vegetables, frozen berries and bagged salad
- tinned beans, lentils, chopped tomatoes and tuna
- microwave rice or grains, wholegrain bread or wraps
- fruit that survives a desk drawer, like apples and oranges

When the same ingredients are always there, the default dinners are always possible, and the shop stops being a weekly decision. When you do find a spare Sunday hour, [the lazy component method](https://www.eatwithruwi.com/blog/meal-prep-busy-women) builds on exactly this basket.

A ready meal can be useful on a busy evening. Check its cooking instructions and serve vegetables alongside it if the meal needs them. For a cold option, put ready-cooked chicken, washed salad and bread on the table. Follow the storage instructions and use-by date on the chicken.

## If you share meals

If you eat with other people, serving the parts separately can help. Put wraps and fillings on the table so each person can choose what they like. When cooking for yourself, freeze extra portions if you will not use them within the safe storage time.

If children are eating with you, adapt amounts and textures for their age. An adult's weight-loss portions should not become the family's rule. Ask a health visitor or dietitian if you need advice for a child.

## When this is something more

If you are running on caffeine, sleeping badly, noticing your appetite has changed a lot, or feeling persistently low or anxious, that is bigger than meal logistics, and food tweaks will not fix it on their own. Please talk to your GP about how you are actually doing. And if you have a medical condition that affects how you should eat, a registered dietitian is the right professional to build your plan, not a blog post.

## Quick answers

Is frozen veg as healthy as fresh?

Frozen vegetables count towards your five a day and can be handy when fresh food gets forgotten in the fridge. Cook them according to the packet.

Are ready meals always unhealthy?

No. Some are perfectly reasonable. Look for one with a decent protein portion and add vegetables or salad on the side.

Do I have to meal prep to eat well?

You can start with meals assembled when you need them. Keep the ingredients for a couple of dinners you enjoy and see whether that makes evenings easier.
